How Much Protein Per Day? A UK Guide for Active Adults
Protein has become the most argued-about macronutrient in the gym, and the question that comes up most often behind the counter is a simple one: how much protein per day do you actually need? For a lot of people that answer shifted in January 2026, when the United States published its 2025–2030 Dietary Guidelines and raised its recommended intake sharply. UK guidance did not move. If you train seriously, that gap between the two is worth understanding — because neither number is really aimed at you.
How much protein per day: the official UK figure
The UK reference nutrient intake (RNI) for protein is 0.75g per kilogram of bodyweight per day. In everyday terms that works out at roughly 56g a day for a 75kg man and 45g for a 60kg woman.
The important thing to understand about that figure is what it was designed to do. An RNI is set to cover the requirements of almost everyone in a largely sedentary population — it is a floor that prevents deficiency, not a target for building or maintaining muscle under a training load. Most UK adults already clear it comfortably: average intakes sit at around 85g a day for men and 67g for women.
What changed in the 2026 US guidelines
The 2025–2030 Dietary Guidelines for Americans, published in January 2026, recommend a daily protein intake of 1.2 to 1.6g per kilogram of bodyweight. That is 50 to 100 per cent above the 0.8g/kg recommended dietary allowance that had stood in the US for decades, and it is the first meaningful move on that number in a very long time.
The revision drew on a rapid systematic review of randomised controlled trials comparing higher-protein diets (1.2–1.6g/kg) with lower-protein ones (0.8–1.1g/kg), mainly looking at weight-management outcomes. It has not gone unchallenged. A Perspective published in The Journal of Nutrition noted that the final recommendations diverged from several of the scientific conclusions reached by the 2025 Dietary Guidelines Advisory Committee itself, and the change has drawn criticism on both evidence and food-access grounds.
So it is not settled science, and it is not UK policy. But the direction of travel is one that sports nutrition has assumed for years.
Does the new advice apply to a UK reader?
Formally, no. The UK RNI still stands at 0.75g/kg and nothing has changed here. Practically, though, the UK figure was never intended for someone lifting four times a week, and sports nutrition guidance both here and internationally has long placed trained individuals well above it.
The underlying biology is not in dispute. Protein contributes to the growth and maintenance of muscle mass — that is an authorised claim in the UK, and how much you eat is what makes it relevant to you.
How much protein should I eat to build muscle?
For people specifically training to add muscle, the range most often cited in the research is 1.6 to 2.2g per kilogram of bodyweight per day. For an 80kg trainee that is roughly 128 to 176g daily. If your training is moderate rather than hard, 1.2 to 1.4g/kg is a reasonable working target.
Pushing much beyond the top of that range has not been shown to produce further benefit in the studies that have looked at it. There is a ceiling, and most people reach it well before they reach the numbers being thrown around on social media.
Do people over 40 need more protein than younger adults?
Research suggests that older adults show a reduced muscle protein synthesis response to a given dose of protein compared with younger adults — the same 20g does less work. The per-meal amount usually discussed for older adults sits around 35 to 40g, against roughly 20 to 25g in younger adults.
The practical takeaway is not necessarily a much higher daily total, but larger individual servings, spread properly, alongside regular resistance training. Skipping protein at breakfast is a habit worth breaking after 40.
Why protein per meal matters as much as the daily total
Two people can eat an identical 100g of protein a day and get different results from it. Muscle protein synthesis responds meal by meal, not to a 24-hour running total, and each meal needs enough protein to trigger a meaningful response.
Eat 100g as 60g at dinner and 40g at lunch and you have stimulated that response twice. Eat the same 100g as 30g, 30g, 30g and 10g and you have stimulated it three times. The typical British pattern — toast for breakfast, a sandwich at lunch, then most of the day's protein arriving at eight in the evening — leaves a lot on the table.
A sensible structure for most active adults is three or four servings of 25 to 40g each, spaced across the day. That single change often does more than adding another 20g to the daily total.
Making the numbers work in real life
Whole food should do most of the work: meat, fish, eggs, dairy, pulses and soy products are all cheaper per gram of protein than any powder. The problem is rarely knowledge and usually logistics — breakfast is rushed, lunch is bought, and training finishes at nine.
That is the gap protein powders exist to fill.
